Keep most exercises stable for long enough to learn them. A typical block might last six to twelve weeks. Change an exercise when equipment, comfort, progress or adherence gives a reason, not because novelty feels productive.
A practical three-day example
- Day one: squat pattern, horizontal press, row, hip extension and lateral deltoid work.
- Day two: hinge pattern, vertical pull, split squat, press and hamstring curl.
- Day three: glute-focused lower-body work, upper-body push and pull, quadriceps work and selected accessories.

Training a muscle twice per week is often convenient because it divides volume into higher-quality sessions. Frequency is not magic by itself. Three short exposures can work; so can two longer ones. The best schedule is one that supports performance and can be repeated through real life.
Count stimulus, not just exercises
A pressing exercise trains the chest, triceps and front deltoids to different degrees. A squat may train quadriceps and glutes, but the distribution changes with set-up and individual anatomy. Set counting is an estimate, so use changes in strength, repetitions, measurements and exercise performance to refine it.

Most working sets can stop approximately one to three repetitions before momentary failure. This means you could complete only one to three more controlled repetitions if required. Beginners often misjudge this at first, so occasional supervised or carefully selected hard sets can calibrate effort.
Failure is a tool, not a requirement
Current evidence does not show that every set must reach failure for hypertrophy. Failure can add unnecessary fatigue and reduce performance in later sets. It is easier to use safely on stable machine or isolation exercises than on complex free-weight movements where technique can deteriorate.
Tempo should preserve intent
Control the lowering phase and avoid using momentum that removes work from the target. There is no need to make every repetition artificially slow. A consistent tempo improves comparison from week to week and makes progression more honest.

Carbohydrate helps fuel demanding sessions and replenish glycogen. It does not prevent fat loss or automatically cause fat gain. Place enough carbohydrate around training to support performance, especially when weekly volume is high.
Supplements are optional

During perimenopause and menopause, strength training remains valuable. Sleep disruption and recovery changes may require more deliberate session spacing, protein distribution and fatigue management, not abandonment of progressive training.

Early strength improvements can happen within weeks because skill and coordination improve. Visible muscle growth is slower. Most women should evaluate a programme across months, not days, using photographs, measurements, clothing fit and repeated performance data rather than scale weight alone.
